8 High-Protein Breakfast Ideas for Busy Malaysian Mornings
Share
The average Malaysian breakfast has only about 16g of protein1, while researchers suggest about 20–30g per meal2. Easy Malaysian options: two eggs on wholemeal toast, tempeh with rice, tau foo fah with soy milk, Greek yoghurt with nuts, or a complete meal shake when you've got zero minutes. Here are eight ideas, roughly from slowest to fastest.
The classic Malaysian breakfast is delicious and very low in protein. Nasi lemak with just the sambal, roti canai, bread and jam, a bun from the bakery, kopi: mostly carbs and fat, which might be why the 11am hunger hits like clockwork. A nationwide study of Malaysian adults backs this up: about half of breakfast calories came from carbs and a third from fat, and that one meal delivered 38% of a whole day's recommended sugar1. And according to the Ministry of Health's NHMS 2024, 33% of Malaysian adults don't eat breakfast every day3. The Ministry's own recommendation? More "healthy, affordable, and quick breakfast options"3. Adding protein in the morning is one of the simplest changes you can make, and it doesn't have to mean meal prep on a Sunday.
- 33%of Malaysian adults don't eat breakfast every day
- ~16gprotein in the average Malaysian breakfast
- 38%of a day's recommended sugar, at breakfast alone

Why protein at breakfast?
Researchers suggest about 20–30g of protein at each meal for the most benefit2. In one small study, teenagers who ate a higher-protein breakfast felt fuller through the day than when they had a lower-protein breakfast or skipped it4. Another small study found that protein spread evenly across meals led to more muscle-building activity than loading it into dinner5. Not sure how much you need? See how much protein you need a day.
8 high-protein breakfasts
1. Half-boiled eggs, upgraded (about 12–15g)
The kopitiam favourite. Two half-boiled eggs give about 12g of protein6. Add a slice of wholemeal toast instead of white, skip the extra kaya, and you're nearer 15g with more fibre too.
2. Tempeh and egg with rice (about 25–30g)
100g of tempeh has about 20g of protein4. Pan-fry it with a fried egg and a small scoop of rice. Takes 10 minutes; doubles as leftover-friendly meal prep.
3. Nasi lemak, but protein first (15g or more)
Yes, nasi lemak can work. Ask for the egg and add ayam or ikan bilis with kacang, and go lighter on the rice. The protein comes from the add-ons.
4. Tau foo fah and soy milk (about 15g)
A bowl of soft tofu pudding plus a glass of soy milk, ideally less sweet. Easy on the stomach and fully plant-based. Brands vary, so check the label.
5. Overnight oats with soy milk (about 12–15g)
Mix oats, unsweetened soy milk and chia seeds the night before. Grab it from the fridge in the morning. Top with banana or nuts.
6. Greek yoghurt with nuts (about 20g)
A small pot (about 150g) of plain Greek yoghurt with a handful of almonds or peanuts. No cooking at all. If dairy doesn't agree with you, use a soy yoghurt instead.
7. Wholemeal toast with peanut butter and soy milk (about 20g)
Two slices with peanut butter and a glass of soy milk. Office-pantry friendly.
8. A complete meal shake (18g+)
For the days you're out the door in five minutes. A FYLL Complete Meal pouch gives you 18g+ plant protein, 4g+ fibre, 0g added sugar and 27 vitamins & minerals. Add water or milk to the pouch, seal, shake for 10–15 seconds and drink it on the LRT. No shaker to wash. Choose from Dark Chocolate, Houjicha, Taro, Coffee and Matcha.
